5k Race Planning

When I started running, 5k was a goal. Then I tried to race it, to really strategize and push and hit a certain time. And I did in September 2010. Then I started running long and stopped worrying about pace, focusing only only on finishing. But, I want to try to race again. So…

If I’m really going to RACE this 5k in March, I need a plan (I love plans & planning. Mmm planning).

Stuff You Need to Know (from Runner’s World)

Pace Intervals (PI) If your 5-K goal is 10:00 pace (31:02 finishing time), run pace intervals at 1:15 (for 200 meters), 2:30 (400m), 5:00 (800m). For 9:00 goal pace (27:56), it’s 1:07 (200m), 2:15 (400m), 4:30 (800m). […] (9:30 goal = 2:22.5 = 400m)

Speed Intervals (SI) For 10:00 pace, run 1:11 (for 200 meters), 2:22 (400m), 4:44 (800m). For 9:00 pace, it’s 1:04 (200m), 2:08 (400m), 4:15 (800m). […] (30 sec faster per mi @ 9:30 goal = 2:15 = 400m)

Recovery Time For pace intervals, slowly jog half the distance of the repetition (i.e., 200m jog after 400m repetitions). For speed intervals, jog equal distance (i.e., 400m jog after 400m repetitions).

Tempo Run (from about.com): Tempo runs help you develop your anaerobic threshold, which is critical for fast 5K racing. Start your run with 5-10 minutes easy running, then continue with 15-20 minutes running near your 10K pace (but not at race pace), and finish with 5-10 minutes cooling down. If you’re not sure what your 10K pace is, run at a pace that feels “comfortably hard.”

Found a totally doable speed-workout-intensive plan on about.com — 5K Training Schedule for Intermediate Runners — that has now been loaded into my training calendar.

Now, to set a goal pace. My 5k PR is from fall 2010: 29:46 on a totally flat, dry course. A PR of 29:30 would be an average pace of 9:30. That will be tough based on my current fitness, and specifically running, level — but I’m going to try.

Favorite shot from this year’s race. Unofficially 33:55. Side cramp and hacking up a lung for 2 miles. Many thanks to the amazing Adrienne for pacing my lazy, frozen butt (whether she realized it or not).

Today may be Marathon Monday up here in Boston, but on Saturday my  mom ran her own version of a marathon. She ran her first 5k!! She  decided a few months ago that she wanted to run one before she turned 50  (in June).

Her: “I think I could do it in 45 minutes…”
Me: “Mom, I’ve seen you power walk faster than that! You can do it in… 40 minutes.”
Her: “No way! That’s fast… but I’ll try.”

I paced her on Saturday, but let her set the pace. I just tried to  keep the momentum and provide moral support. As we got a mile or so in I  realized we were off her planned pace a bit but I didn’t want to say  anything…
Our finish time? 34:16!!! She’s a champ.

Marathon Sports Jingle Bell Run Race Recap

Official chip time: 30:04

Nike time: 30:24 (3.44 miles) … 27:38 5k (PR!!)

My whole goal for this race was to have fun. I considered it a celebration race — of really focusing on my health for a year, falling in love with running, and getting costumed up for the holidays.

The course was super crowded, but we weaved out way through merrily, passing people the entire time. One of my favorite outfits was a set of inflatable reindeer followed by Santa in a cardboard sleigh. There was singing — along the course — and lots of red & glitter.

I’m very happy with my official time as I know I could have pushed harder, but chose to enjoy the ambiance at times instead of cutting around people. I’m even more happy that I PR’d my previous 5k time on my Nike by almost a minute. I think the disparity in the numbers is partially the crowding/bottle neck at the end of the race into the chute. There were 6,000+ runners, but the Somerville Striders did a great job organizing everything. Plus, I got a nifty finishers medal that’s also a beer bottle opener!

All in all, tons of fun! And most of all, a year ago I would never have considered a race in 30ish degree weather fun.

Back-to-back-to-back holiday parties (work, friends, family) have kept me away — and drinking/eating well. But don’t worry, I’m ready for tomorrow’s Jingle Bell Run.
My outfit? Holiday Cheermeister! I’m debuting it at my family party tonight. (500 pts for naming my favorite holiday movie!)

My Nike thinks my race on Saturday was 1:04:18… because I forgot to  turn it off after I finished. I booked it straight for the bananas and  water and (omg!) NUTELLA on a cookie.
So when I uploaded my run today I didn’t quite expect this. YEAH!!! Mission fucking accomplished kids.
And now, some red wine and some arm weights, squats and my PT exercises.

Turkey Trot Train!!

I thought my only options were to drive an hour on Thursday (not going to happen since we host Thanksgiving at my house) or do one on Friday two towns over. But, lo and behold searching another site, there is one in the town next to me! Now, do I want to get up at 6:30 am…

Big Dog 5k Race Recap
I was really nervous on Friday night. We had some pasta and I tried to take my mind off the race by working on a few sewing projects. I’ve never been an athlete — I’ve never really felt the thrill of competition in anticipation of the game. But this race, more than my others, I really felt it. I had a goal. I had an achievable, but still would need to push myself goal.
The morning of the race I tried to stay loose and calm. I met up with a few of my friends who were running it as well, did the group warm-up stretch, and walked to the line with my pace pack. The hardest part at first was staying slow. I kept looking down to find myself running under a 9 min/mile pace, which, while great, would ultimately have been unsustainable. I knew I had to stay up at or above 9:30 for the first mile or two to maintain reserves for the end. I tailed my friend Marisa for the first 2 miles, using her pace to push myself when I felt like I was slowing down or losing focus.
After the mile 2 mark at 19:48, I pushed myself to run around 9:15 min/mile for a bit. I kept repeating my running mantra to myself. “Chest up, shoulders down. Long stride, deep breath.” It helps me focus while simultaneously stopping me from fixating on where I am. That last mile I kept pushing mself to go just a little faster, while still maintaining my form and my calm. I ran 8:30 for a bit — which I haven’t done since a high school gym test.
At the mile 3 marker I realized I was at about 28 or 29 minutes. I broke into a full sprint — using my reserves to run as fast as my legs would take me. My arms broke form, crossing my body a bit too much (as you can see in the picture), but I just wanted to get to that line. When I hit the clock it said, “29:42.” And then I came to a dead stop in the chute. I immediately wanted to puke and it took everything I had (which was very little by then) to not vomit on fans or fellow runners. After the longest 2 minutes of my life, they took my number and I could walk around. A pee, a bottle of water, some granola bar, and a banana later and I was able to bask in the glory of acheiving the goal I set out to complete.
My Nike+ says my time was 28’52” (a personal record!) — which based on my pacing, level of exertion, and the fact that it was almost a minute before we hit the start clock from our place in the pack feels more realistic. Either way, I won!! (Against who? My old self.)
Also - this was the exact same course as my first 5k in June. My time then was 32:34. So that’s almost 3 full minutes I knocked off my previous course time!

Good luck to you too! When is your 5k? I have 3 weeks left to prepare for mine and I really fell off the wagon during my birthday WEEK last week haha. What kind of running are you doing to prepare?

My 5k is September 18 on the Esplanade in Boston — so 4 weeks. It’s actually a course I ran for my first 5k back in June. I’ve been, um, slacking on the long runs lately. And have just recently got back to pushing myself on my shorter runs. I’ve been trying to hit at least 1.5 miles if I run really hard and then 3.5 if I do more of a jog. I also just moved 2 weeks ago… and basically took all of July as a mental/life holiday (so needed).

My 5k Times:

#1 - 32:34 (June)

#2 - 34:05 (July - soo effing hot and I’d been soo effing lazy)

#3 - 30:00 GOAL

I was actually mulling around yesterday trying to find a running plan, but all of them are for much longer training times, not just 4 weeks. I came up with a sort of plan for me that I put up on my exercise log if you want to check it out.

What about you? What’s your plan?
